The Muscles Behind Your Chaturanga
What's Actually Working?

Chaturanga looks simple.
You lower your body, keep it hovering above the floor, hold for a moment, and move on.
But as I've watched people struggle with this pose, and worked on it myself,I’ve realised that there is a lot more happening underneath that seemingly simple shape.
Your chest, arms, shoulders, shoulder blades, core and even your legs are all contributing. And not all of them are doing the same job.
More importantly, being involved in a movement doesn't necessarily mean a muscle is being well trained by it.
So let's break it down.
The Big Movers
Pectoralis major : your chest
The pec major is one of the main muscles producing force in Chaturanga.
As you lower, it helps control the upper arm. As you push, it helps bring the arm back towards the body.
If you've ever felt Chaturanga primarily in your chest, there's a good reason for it.
Triceps brachii: the back of your arm
Your triceps extend the elbow.
In Chaturanga, they're working hard to control the bend in your elbows as you lower and to help you maintain that low position.
They're one of the major reasons Chaturanga can feel like a serious upper-body strength exercise.
Anterior deltoid: the front of your shoulder
The anterior deltoid helps position and control your upper arm as you lower towards the floor.
And this is one area where technique matters.
If your shoulder moves too far forward or you lose control of the shoulder blade, the front of the shoulder can end up taking more load than you intended.
Shoulder blade
This is where Chaturanga gets much more interesting.
Serratus anterior
The serratus anterior helps keep your shoulder blade connected to your rib cage while your arms are bearing your bodyweight.
It is a major player in scapular control.
This is why I don't think of Chaturanga as simply a chest + triceps exercise.
It is also a shoulder-blade control exercise.
Trapezius and rhomboids
The different parts of the trapezius, along with the rhomboids, help control the position of your shoulder blade.
And here's something I think is important for yoga teachers:
Your shoulder blades don't need to be aggressively "pinned back."
They need to be controlled.
The serratus, trapezius and rhomboids have to work together to create that control.
Rotator cuff
The four rotator cuff muscles, supraspinatus, infraspinatus, teres minor and subscapularis—aren't the muscles driving you through Chaturanga.
Their job is more subtle.
They help stabilise the shoulder joint while you're loading it.And this is an important distinction: a muscle can be working without creating a big visible movement.
Core
A good Chaturanga isn't just about what happens at the shoulders.
Your trunk has to behave almost like one solid unit.
The rectus abdominis, obliques, transversus abdominis, erector spinae and multifidus all contribute to keeping the spine and pelvis organised.
Then there are your legs.
Your glutes, quadriceps, hamstrings and adductors help maintain the long, rigid shape of the body.
So while we often call Chaturanga an "upper-body" pose, your entire body is participating.
So which muscles are actually working the hardest?
We don't have enough Chaturanga-specific EMG research to confidently rank every muscle from most to least active. Push-up research is the closest useful comparison.
Based on that research and the biomechanics of Chaturanga, I'd broadly think about it like this:
High demand (Big-Movers)
Pectoralis major
Triceps brachii
Anterior deltoid
Serratus anterior
These are doing much of the heavy lifting.
Moderate demand
Rectus abdominis
Obliques
Erector spinae
Trapezius
Rotator cuff
Gluteus maximus
Adductors
Quadriceps
These muscles are helping you maintain the structure and control the joints.
Lower or more variable demand
Latissimus dorsi
Rhomboids
Biceps
Hamstrings
Tibialis anterior
Forearm and wrist muscles
Their contribution can vary considerably depending on your technique, anatomy and how you distribute the load.
And this is where I think the conversation around Chaturanga gets interesting.
A muscle being involved doesn't automatically mean you're developing all the strength that muscle is capable of producing.
That's a distinction worth understanding, especially if you're using Chaturanga as preparation for more demanding asanas.
